
The Hidden Lights in Your Home That Are Wrecking Your Sleep
Most people know blue light is a problem at night. So they put their phone on night mode, maybe dim the screen before bed, and feel like they've handled it.
They haven't.
The phone is one of the smallest sources of sleep-disrupting light in a typical Australian home. The bigger ones are hiding in plain sight — and most people have never given them a second thought.
Why Any Light After Dark Is a Problem
The human eye contains specialised photoreceptors — called intrinsically photosensitive retinal ganglion cells (ipRGCs) — that exist specifically to detect light for the purpose of regulating the circadian clock. They are most sensitive to short-wavelength blue light (around 480 nanometres), but they respond to all light levels to varying degrees.
When these cells detect light after dark, they send a suppression signal to the pineal gland, halting melatonin production. The stronger and bluer the light, the stronger the suppression. But even low-level light — a glowing standby LED, a charging indicator, the faint glow of a router — can affect the depth and quality of sleep.
A study published in the Journal of Clinical Endocrinology & Metabolism (Gooley et al., 2011) found that even dim light — 8 lux, roughly the brightness of a nightlight — produced measurable melatonin suppression when eyes were open. The threshold is lower than almost anyone expects.
The Real Culprits in Your Home
1. Overhead LED downlights
These are almost certainly the biggest source of sleep-disrupting light in your home after dark. Standard LED downlights run at 4,000–6,500 Kelvin — a blue-white spectrum designed for daytime productivity. Running them at full brightness in the evening is the equivalent of telling every cell in your body that it's midday. Switch them off by 8pm and move to lamps, or install dimmable warm-spectrum alternatives.
2. Bathroom lights
Most bathrooms have bright, overhead, blue-white lighting — and most people use the bathroom in the 30–60 minutes before bed. A single bright bathroom visit can significantly delay melatonin onset. Consider installing a warm, dimmable globe in the bathroom, or using a small red night light for evening use. Red wavelengths (above 620nm) have minimal effect on the circadian clock.
3. TV standby LEDs and indicator lights
The bedroom is the worst place for this. A blue or green LED standby indicator on a TV, soundbar, or streaming device pulses all night in an otherwise dark room. Research on light at night — even very dim light — shows it affects REM sleep architecture and suppresses melatonin. Black electrical tape over every LED indicator in the bedroom is one of the highest-value, zero-cost sleep improvements available.
4. Phone and device chargers
Not the screens — the charging indicators. Most phones, tablets, and laptops have LED charging lights that glow throughout the night. If you charge devices in the bedroom, cover the indicators or charge outside the bedroom entirely. This also removes the temptation of middle-of-the-night phone checking, which causes its own set of circadian disruptions.
5. Kitchen strip lights and undercabinet LEDs
Evening kitchen use — cooking dinner, making a cup of tea — often involves being under bright, cold LED strip lighting for 30–60 minutes right in the window when melatonin should be rising. Dimming these lights or switching them off earlier, and using a warmer lamp instead, can meaningfully change how quickly you feel sleepy after dinner.
6. Smart home devices and routers
Google Nest hubs, Amazon Echo displays, smart switches with glow-in-the-dark LED surrounds, routers with activity lights — all of these contribute to background light pollution in the bedroom and surrounding rooms. Cover, relocate, or disable any device lights that are visible from the bedroom.

Here's what you can do tonight without spending anything:
- 8pm rule: All overhead lights off at 8pm. Lamps only.
- Electrical tape: Cover every LED indicator visible from the bedroom.
- Phone out of the bedroom: Charge it in another room, or switch to aeroplane mode.
- Bathroom warm light: Replace the bathroom globe with the warmest option available at your local hardware store (look for 2200K).
- Dark bedroom audit: Stand in your bedroom with all lights off after 10 minutes of dark adaptation. Any light you can see is worth dealing with.
The Bedroom Standard Worth Aiming For
Sleep researchers recommend that the bedroom at night be dark enough that you cannot see your hand in front of your face. Most bedrooms — even with the main lights off — fall well short of this due to all the sources listed above.
Achieving genuine darkness in the bedroom consistently produces measurable improvements in sleep depth, REM duration, and next-day cognitive performance. It requires no supplements, no devices, no routines. Just the removal of the light that shouldn't be there.
